Day 1-Legs
1. Seated leg curls - I dont know when I dont start a leg workout with these. You will do a pyramid set; 15 reps, then 12ish reps, then 8ish reps, then a heavy set of 4-6 reps. And THEN do another high rep set of 20-25 reps for total hamstring burnout. Enjoy your cramps
2. Seated Leg Extension–4 sets of 30, 20, 15, and 10 reps. Increase weight with every set. I dont care if you do fast reps, just be sure to add load every set and get a sick quad pump.
3. Leg Press-Start with 20 reps to warmup, and work your way up to a seriously hard set of 10. Do not do fast reps on the leg press. Pause at the bottom of each rep. Lower the weight, pause, press. Once you’ve hit your hard set of 10, take off at least 25% of the load, and do a marathon set of 50 reps. Yes, 50 reps. DO IT
4.Walking Lunges with weight-Put an empty barbell across your shoulders. Do 20 reps of walking lunges, that is 20 per leg. Add 10 lb plates to each side of the barbell. Do another set of walking lunges, this time for 15 reps. Take off the 10 and put on 25lb plates. Go for 10 reps per leg on this final set.
5. 45 degree hyperextension - 3 sets on this. A set of 20 reps. Then 15. Then 10. These can be bodyweight, or you can pyramid up in the weight. The focus on these is GLUTES. Keep your upper back rounded and squeeze the cheeks omn every rep
6. Bodyweight Single Leg calf raises–These are stupid simple. Standing on one leg, do 5-10 calf raises. Switch to the other leg. If 10 reps is easy, add weight by holding onto a DB in the same side hand of the working leg.

Day 2-Chest and Shoulders and Triceps
1. Machine Chest press - I got the idea of doing a machine chest press first in a workout from John Meadows some years back. You pick a machine you like that feels stable and has a good groove to it, and then you do a few sets to both work the chest and prepare for your other exercises. The angle of machine does not matter, whatever you want to use. You are doing a simple progression of a hard set of 12, hard set of 10, hard set of 8. Add weight each set.
2. Flat DB Press press - With your chest and shoulders warmed up, now you got the main chest exercise, the flat DB Chest press. Start with a set 15, then 12, then jump to a heavy set of 6-8 reps for your final set.
3. Decline dumbell press - Nothing but high reps on the decline press. Do two sets of 15-20 reps. Do these in a pump style. Your pecs are already full of blood from the decline press, so keep the pump going. The decline angle can be as slight as 5 degrees to up to 30 degrees. Not everyone has a dedicated decline bench, so use what you got
4. Incline barbell press - Anterior delts and some upper chest. You are only do 4 sets of 5 reps, but perform a 5 count eccentric on each rep. Lower, 2, 3, 4, 5 fully paused, then press back up. The weight will be correspondingly light at this point considering how much pressing you have already done.
5. Tricep pushdowns - Simple as it gets. 4 sets of 10 reps. Use the pushdown bar, or the V-handle bar. Or use a rope if you want. They all work.
Superset with
6. DB Lying Tricep Extensions - You will be doing four sets of 10 reps on these as well. You are counting the accumulated fatigue here to make the sets difficult, so these do not need to be excessively heavy.

Day 3-Back
1. Chest T Bar Row - Probably my favorite back exercise. Do some warmup reps, and then add weight until you to a heavy set in the 6-8 range. Do three sets with that weight. If you don't have a chest supported T-bar, then do the barbell landmine version. Be sure to wear a belt if you do those.
2. Wide grip lat pulldowns - Not a lat exercise very much, but rather an upper back exercise. These should feel pretty good after the T-bar rows. Arch your upper back when doing these. Dont lean ALL the way back, but some backwards lean is perfectly fine. Four sets in the 8-10 range.
3. Deadlift Clean Pull– You get to have fun with this one. You are going to work up to a heavy SINGLE. That means you get to slams some big weights. Start with warmup reps, and then keep adding weight until you basically get to your max. Dont be afraid to make big weight jumps. One caveat, you do NEED to be able to do a shrug with the weight. It can be a 2cm range of motion with you barely raising your shoulders. Do a full shrug.
4. Bodyweight Inverted Row - I prefer these be done with a TRX or rings. You are doing three sets, max reps with bodyweight, each set to failure. Make sure to fully rest between each set. You are pulling with a natural, neutral grip.
5. Overhead Plate Raise– These work both the shoulders and the traps. Start with a 25lb plate. The longer your arms, the harder these will be. Get at least 10 reps in with that. If thats easy, go to 15 or even 20. Then move on to the 35lb or 45lb plate. 10 reps minimum each set. Three sets total. This is not an exercise you want to grind or struggle on, you are at immense mechanical disadvantage doing these.
Day 4-Arms (Biceps and Triceps)
1. Dumbbell Hammer curl - I like these first in a workout as the bloodflow to the forearms make the subsequent bicep curls feel better to perform. This is a pyramid set of 15, 10, and 6-8 reps. Do these CONTROLLED, and alternating. No momentum bullshit.
2. EZ BAR Barbell curls – Another pyramid set, but start with 15 reps. Then make jumps in weight until you get to a heavy set of 6-8 reps. 4 sets total. 15 reps, 10-12, 8-10, and then 6-8.
3. Zottman Curl - You will do three sets of these. These are done simultaneous, not alternating. 8 reps each set. If you go too heavy these will get sloppy fast.
----moving on to Triceps----
4. Tricep Pushdowns - we already did these earlier in the week obviously. For today, use a different handle than you did last time.The rep scheme is simple, 20 reps, 15 reps, and then 10 on the final sets.
5. Dip machine - You will going heavy on the dip machine. Warmup to a challenging set of 6-10 reps. Then do 4 sets with that weight.
