Set a time when work, social media, and unnecessary notifications stop for the day.
Give your phone a permanent nighttime home
Charge it outside the bedroom or somewhere you cannot reach from bed.
Lower the lights
Dimmer, warmer lighting helps create a visible signal that the active part of the day is ending.
Replace scrolling with a slower activity
Read a physical book, stretch, prepare tea, write tomorrow’s priorities, or have a conversation.
Close open mental loops
Write down unfinished tasks instead of mentally rehearsing them in bed.
Keep the routine simple

You don’t have a focus problem. You may have an environment that constantly asks your brain to switch tasks.
Every notification, open tab, nearby phone, and unfinished thought competes for attention. Even when you ignore a distraction, part of your mental energy is spent resisting it.
That’s why “try harder” is rarely the best focus strategy.
Instead, redesign the conditions around you:
Choose one visible target
Write down the single task you intend to complete. A clear target reduces the urge to bounce between priorities.
Work in a defined focus block
Try 25–50 minutes of uninterrupted work. A clear stopping point makes it easier to begin.
Move your phone out of reach
Face-down is often not enough. Put it in another room, a drawer, or a bag.
